Standing Splits is an advanced standing balance and hamstring flexibility posture. The standing leg demands intense balance and posterior chain strength while the lifted leg requires significant hip flexor strength and hamstring flexibility. The forward fold component adds spinal decompression and hamstring lengthening in the standing leg.

What's working: Standing leg: glute maximus and hamstrings work eccentrically; gastrocnemius, soleus, and intrinsic foot muscles provide balance. Lifted leg: hip flexors (iliopsoas) and quadriceps lift the leg; hamstrings lengthen. Core stabilizes the pelvis against the asymmetrical load. The inner thigh of the standing leg works to maintain adduction.

Common misalignments:

Hip opening on the lifted side — the lifted leg rotates externally and the hip hikes. Cue the lifted hip to stay level with the standing hip — square the pelvis.
Standing knee locking — hyperextension under load. Engage the quad and maintain a micro-bend.
Reaching for height over alignment — students kick the back leg high at the cost of a squared pelvis and long spine. Height follows alignment, not the other way around.
Dumping weight into the hands — the standing leg should hold most of the load. Hands are for light support.

Injury considerations: Students with hamstring attachment issues at the sitting bone should limit the range of motion and use blocks. Those with balance issues should keep the raised leg lower and use a wall.
